How to cut down or quit alcohol, step by step
Updated · 5 min read
Whether you want to stop completely or just drink less, small, planned changes work better than big promises. Start by being honest about how much you drink now.
First, a safety note
If you drink heavily every day, do not stop suddenly on your own. Stopping can cause shaking, sweating, confusion and, in some people, fits. Talk to a doctor first — they can help you stop safely.
1. Track one honest week
Write down every drink: what, how much and why (bored, stressed, friends, habit). Most people are surprised by the total, and the “why” shows you what to change.
2. Set clear rules
- Choose alcohol-free days each week — start with three in a row.
- Decide your limit before you start, and keep no stock at home.
- Use smaller measures, add more water or soda, and drink slowly.
- Have a glass of water between drinks and eat a proper meal first.
3. Handle the social pressure
Have one short line ready: “I’m on a health plan”, “I’m driving”, or just “Not today.” Hold a soft drink or nimbu pani so no one keeps offering. Meet friends for food, sport or a walk instead of a bar now and then.
4. Replace what alcohol was doing for you
If you drank to relax, try a walk, a bath, music or 5 minutes of slow breathing at that hour. If it was boredom, plan the evening. If it was sleep, keep a fixed bedtime — alcohol actually makes sleep worse later in the night.
5. Free help in India
- Tele-MANAS: call 14416 (free, 24×7, many languages) for support with stress, mood or drinking.
- Your nearest government hospital’s psychiatry or de-addiction clinic.
- Support groups such as Alcoholics Anonymous meet in many Indian cities.
